Moszeik and colleagues (2022) found that a short 11-minute Yoga Nidra meditation, designed to fit a busy daily schedule, produced measurable improvements in stress, sleep, and well-being in a large sample. A short session length is therefore an achievable, evidence-backed entry point; the suggested weekly frequency is an editorial starting point, as the study did not test a specific number of sessions per week.
Varma and colleagues (2018) delivered 30-minute Yoga Nidra sessions three days per week for one month and reported improvements in happiness, perceived stress, and quality of life. Both the session length and weekly frequency at this stage come directly from that protocol.
Kim (2019) used one-hour Yoga Nidra sessions twice weekly over eight weeks, reducing life stress and improving self-esteem in university students, while Gulia and Sreedharan (2022) documented sustained practice over 24 weeks with improved sleep and well-being. The longer session length is trial-tested; the frequency range blends the twice-weekly trial protocol with the principle of maintaining practice over time.

The practitioner lies still and follows a teacher's voice through a staged sequence: settling inward, setting an intention (sankalpa), rotating awareness around the body, following the breath, holding pairs of opposite sensations such as heat and cold, then visualization and a gentle return. The distinctive feature is being guided to descend toward sleep-threshold consciousness while staying quietly, inwardly aware.
Yoga Nidra is not ordinary sleep and not a physical yoga class; you stay lying down and mentally aware rather than asleep or moving through postures. It differs from a plain body scan in that the state navigation itself, descending toward sleep while staying aware, is the main practice rather than somatic scanning alone. It is a guided relaxation and rest practice, not a treatment that replaces medical or mental-health care.

Ordinary sleep or a nap
Yoga Nidra aims for an aware, deeply relaxed state rather than falling asleep; EEG work found no sleep spindles or K-complexes and a distinct altered-state quality, so it is not the same as napping (Zaccaro et al., 2021).
Yoga Nidra (body-scan / rotation-of-consciousness form)
The same tradition also appears as a somatic practice where body awareness is the primary vehicle; here the primary vehicle is state navigation, being guided to descend through consciousness while holding witnessing awareness.
Hypnosis or guided hypnotherapy
Both can involve deep absorption and reduced self-monitoring, but hypnotherapy typically works toward specific therapeutic suggestions, while Yoga Nidra follows a fixed relaxation and awareness protocol without a symptom-targeted suggestion agenda.
Non-Sleep Deep Rest (NSDR)

The heavier, settled feeling that can arrive during Yoga Nidra may trace partly to the vagus nerve, the main line of the body's rest-and-recovery system. Yoga Nidra measurably slows the body down: pooled cardiovascular trials show heart rate and blood pressure falling during and after practice, changes many people feel as a softer pulse and a sense of physical weight sinking into the floor (Ghai & Ghai, 2025). One sleep-lab study measured breathing slowing by roughly one to two breaths a minute, the breath growing quieter and more even without any effort to steady it (Sharpe et al., 2023). In a randomized trial of adults with chronic insomnia, salivary cortisol, the body's main stress hormone, dropped after a course of practice, and the same trial found sleep improving (DATTA et al., 2021). Heart-rate variability, the beat-to-beat variation that signals the nervous system leaning toward rest and recovery, shifted in that direction in one small lab study, though not every study has found the change (Markil et al., 2012), (Sharpe et al., 2023).
Many people feel the body loosen and the pulse soften during Yoga Nidra, as blood pressure, the force blood pushes against artery walls, tends to fall during and after practice (Ghai & Ghai, 2025). In adults with high blood pressure, that drop has been measured across several trials (Ahuja et al., 2024).
When stress leaves your pulse pounding, Yoga Nidra can help it settle: heart rate, the number of times your heart beats each minute, tends to fall during and after practice when cardiovascular trials are pooled (Ghai & Ghai, 2025). Many people feel this as the pulse slowing, the chest softening, and the body easing down into rest.
When you feel wired and unable to switch off at night, that keyed-up state is driven partly by cortisol, the body's main stress hormone. In a trial of adults with chronic insomnia, salivary cortisol dropped after a Yoga Nidra program, and practitioners often notice the on-guard feeling loosening as rest comes more easily (DATTA et al., 2021).
The breath slows and softens on its own during Yoga Nidra. In one sleep-lab study, respiratory rate, the number of breaths you take each minute, dropped by roughly 1 to 2 breaths a minute both during and after practice (Sharpe et al., 2023), a change many people feel as breathing becoming quieter and more even, without any effort to steady it.
Many practitioners feel the body settle, the breath slow on its own, and that braced, on-guard feeling ease. That maps to sympathovagal balance, the seesaw between your fight-or-flight and rest-and-recovery nerve branches, which has been measured tipping toward the recovery side during and after Yoga Nidra as a lower LF/HF heart-rate ratio (Ghai & Ghai, 2025), (Markil et al., 2012).
During Yoga Nidra, the running inner commentary about "me" can loosen its grip, so self-referential thoughts thin out and the usual mental chatter fades into the background. Brain imaging links this to reduced activity and connectivity in the default mode network, the system tied to self-focused thinking and mind-wandering, most clearly in experienced practitioners (Fialoke et al., 2024).
That drifting, half-dreaming feeling at the edge of sleep has a brain signature: theta waves, a slower rhythm that grows more prominent as alertness loosens. Early EEG work found theta activity rises during Yoga Nidra, alongside a distinctly aware, altered state that does not match the patterns of ordinary sleep (Zaccaro et al., 2021).
During Yoga Nidra, many people feel the body downshift, with shoulders loosening, the breath slowing, and the wired, on-alert feeling quietly fading. That shift reflects easing sympathetic tone, the body's fight-or-flight drive, and in one small study heart-rate variability moved toward the rest-and-recovery side during practice (Markil et al., 2012).
Moderate evidence to date supports Yoga Nidra for stress, anxiety, and low mood. A 2026 meta-analysis of 73 studies and 5,201 adults found a large reduction in stress against active comparators (Hedges' g = -0.80), meaning the average practitioner reports lower stress than roughly four out of five people in comparison groups, with comparable effects for anxiety and a more moderate reduction in depression symptoms (Ghai et al., 2026). Meta-analytic findings also point to lower blood pressure in adults with hypertension, best seen as a complement to medical care (Ahuja et al., 2024). A randomized trial suggests better sleep quality and deeper sleep in chronic insomnia (DATTA et al., 2021). What is not yet supported: relief of severe anxiety or depression, where a controlled study found no change in severe cases (Srivastava et al., 2012), and large long-term trials remain scarce.

Nights that feel broken and shallow can start to knit back together with regular Yoga Nidra. In a randomized trial with adults who had chronic insomnia, the practice improved overall sleep quality and increased time in deep, restorative sleep (DATTA et al., 2021), and a separate study in new practitioners found less time lying awake after first falling asleep (Datta et al., 2023). Many people describe waking with a sense that the night finally gave them more real rest.
Deep, slow-wave sleep is the stage that leaves you feeling genuinely restored, and Yoga Nidra practice has been linked with more of it in people with chronic insomnia, along with less time lying awake after first drifting off (DATTA et al., 2021), (Datta et al., 2023). Many practitioners describe waking less through the night and feeling that sleep finally did its job.

The main gaps are small sample sizes, short follow-up, and reliance on self-reported outcomes, with several trials combining Yoga Nidra with chanting or breathing so its specific contribution cannot be isolated (Malviya et al., 2025), (Rajagopalan et al., 2023). The aware, sleep-like state Yoga Nidra aims for, in which the body is deeply relaxed and awareness continues rather than switching off. It feels like resting at the edge of sleep while staying lightly present.
