This meditation is designed to help you come back to your body and ground your nervous system.
Whether you're doing this first thing in the morning,
Before a hard conversation,
Or at the end of a long day,
This is your reset button.
Find a comfortable seated position.
Feet flat on the floor.
Hands resting on your thighs or in your lap.
You don't need to be perfect,
Just be here.
When you're ready close your eyes or soften your gaze downward.
Let's begin.
Take a deep breath in through your nose and out through your mouth.
Let it be audible.
Let that exhale carry whatever you've been holding.
Again.
Breathe in and out with sound.
One more time,
In,
Out.
And out.
Now bring your attention to your feet.
Feel them on the floor.
Notice the weight of them,
The pressure where your heels touch,
Where the balls of your feet press down.
If you're wearing shoes,
Feel them.
If you're barefoot,
Feel the ground beneath you.
Press your feet down slightly.
Feel the floor pushing back up to meet you.
The ground is solid.
It's holding you.
You're supported.
Now move your awareness up to your legs.
Feel the weight of your thighs on the chair.
Notice where your body makes contact with the surface beneath you.
You don't need to change anything,
Just notice.
Bring your attention to your set bones.
The two bones at the base of your pelvis.
Feel them rooting down.
Feel the weight of your body being held by the chair.
By the Earth.
Let yourself land here.
Now notice your lower back.
You made back.
Your upper back.
Scan for any tightness,
Any tension.
You don't need to fix it,
Just acknowledge it.
Move to your shoulders.
Are they up near your ears?
See if you can let them drop,
Just a little.
Roll them back once if that feels right and then let them settle.
Notice your arms,
Your hands resting wherever they are.
Feel the weight of them,
The warmth,
The aliveness in your fingers.
Bring your attention to your jaw.
Is it clenched?
Can you soften it just a bit?
Let your teeth part slightly.
Let your tongue rest easy in your mouth.
Feel your whole body now.
From your feet to your head.
Just notice what it feels like to be in your body right now.
Not good or bad.
Just present.
Just here.
Now we're going to ground you even more using your senses.
This is a tool you can use anytime,
Anywhere.
It brings you out of your head and into the present moment.
We'll start with Sai.
Without opening your eyes fully,
Just soften your gaze if they're closed.
Or if your eyes are already softly open,
Let them rest wherever they land.
I want you to notice five things you can see.
Even with your eyes closed or lowered,
You can sense light,
Shadow,
Shapes.
If your eyes are open,
Just name five things silently to yourself.
The corner of the wall.
Your hand.
The floor.
A color.
Take your time.
Now bring your attention to what you can feel physically.
Notice four things you can feel right now.
Maybe it's your shirt against your skin,
The chair beneath you,
The temperature of the air on your face.
Your hands resting on your legs.
For physical sensations.
Just notice them.
Now shift to what you can hear.
Notice three things you can hear right now.
Maybe it's the hum of the room.
Traffic outside.
Your own breath,
The silence between sounds.
Three things.
Let your ears open to whatever's here.
Pause for 20 seconds.
Now notice what you can smell.
Identify two things you can smell.
Maybe it's coffee from earlier,
The air in the room.
Even if it's subtle.
Even if it's just the absence of a strong smell.
Two things.
And finally,
Notice what you can taste.
Just one thing.
Maybe it's the lingering taste from your last meal.
Maybe it's just your mouth.
That's enough.
One thing.
5 things you saw,
4 things you felt,
3 things you heard,
2 things you smelled,
1 thing you tasted.
You just brought yourself fully into the present moment.
Your nervous system just shifted.
You might not feel drastically different,
But you're more here,
More grounded,
More in your body.
Take a breath and notice that.
Now we're going to do something important.
We're going to build an internal sense of safety.
Because your nervous system can't regulate if it doesn't feel safe.
I want you to imagine.
Place,
Real or imagined,
Where you feel completely at ease.
Maybe it's a room in your house.
Maybe it's a spot in nature.
Maybe it's somewhere from your past.
Maybe it's a place that doesn't exist anywhere but in your mind.
Wherever it is,
See it clearly.
What does it look like?
What's around you?
Is it indoors?
Or outdoors?
What time of day is it?
Notice the details.
The colors.
The textures.
The light.
Make it as vivid as you can.
Now feel what it's like to be in this space.
Notice your body.
In this place,
Your shoulders can drop.
Your breath can deepen.
Your guard can come down.
There's nothing you need to perform.
Nothing you need to prove.
You can just be.
This is your safe container.
This is a place you can return to anytime your nervous system is overwhelmed.
Anytime you need to regulate.
Anytime you need to remember what safety feels like,
You can come here in your mind before a hard conversation,
After a stressful day.
In the middle of an argument when you need to pause and reset.
Take one more breath here.
Feel the safety.
Feel the ground beneath you.
Feel the spaciousness.
And now keeping that sense of safety with you.
Begin to bring your awareness back to the room you're actually in.
Feel your feet on the floor again.
Feel your body in the chair.
Hear the sounds around you.
When you're ready,
Take a deep breath in and let it out.
Gently blink your eyes open.
You just practice grounding.
You brought yourself back to your body,
Into the present moment,
And connect with an internal sense of safety.
This is a skill.
The more you practice it,
The faster you'll be able to access it when you need it.
And you will need it before hard conversations.
When you're triggered.
When your mind is racing.
When you feel dysregulated.
This is your foundation.
Come back to this meditation as often as you need.
You're building the capacity to stay present,
Even when it's hard.
