In this 20 min loving kindness meditation we start by expressing gratitude and love for self before doing the same for others. This is both people that we love and people that we have difficulties with.

Loving kindness,

Or metta,

Is a practice of cultivating warmth,

Goodwill,

And compassion,

First toward yourself and then extending it to others.

It's about nurturing an open heart and recognizing the shared humanity that connects us all.

Through this practice,

We develop a sense of care and kindness that isn't dependent on circumstances or actions.

Loving kindness invites us to approach ourselves and others with gentleness,

Understanding,

And an intention for well-being.

As we move through this meditation,

We'll direct this feeling of kindness to ourselves,

To those we care about,

And gradually to others,

Expanding outward to include all beings.

It's a way of fostering connection,

Reducing resentment,

And nurturing a heart full of compassion.

Let's begin by finding a position that feels comfortable and supportive for your body.

You might choose to sit upright,

With your feet flat on the ground and your hands resting gently in your lap,

Or lie down if that feels better for you.

Once you've settled in,

Allow your shoulders to relax,

Your jaw to soften,

And your hands to rest naturally.

If you feel comfortable,

Gently close your eyes or soften your gaze,

Letting it rest on a fixed point in front of you.

Let's take a moment to ground ourselves by focusing on the connection between your body and the surface beneath you.

Feel the points of contact,

The weight of your body pressing into the chair,

The cushion,

Or the floor.

Notice how the surface supports you completely,

Holding you steady and secure.

Now,

Bring your attention to your breath.

There's no need to change it.

Simply observe it as it flows in and out.

Feel the air as it enters through your nose,

Cool and refreshing,

And as it leaves,

Warm and soft.

With each inhale,

Imagine your body becoming more present,

Fully here in this moment.

With each exhale,

Let go of any tension or distractions,

Allowing yourself to settle even deeper into the support beneath you.

Bring your attention to the center of your chest,

Near your heart.

Imagine a small glowing ember there,

Soft and warm.

It flickers gently,

A source of comfort and light within you.

With each inhale,

Picture this ember glowing brighter,

Its warmth spreading outward.

It flows gently through your chest,

Into your shoulders,

And down your arms.

With each exhale,

Feel that warmth releasing any tension or heaviness.

As you breathe,

Allow the glow to expand further,

Filling your entire torso,

Flowing down into your legs and feet,

And up through your neck,

Head,

And face.

Let it radiate through your whole body,

Wrapping you in a cocoon of light and kindness.

This warmth is your loving-kindness,

Your inner capacity for compassion and care,

Growing stronger with every breath.

As you continue to feel the warmth radiating from the glowing ember in your chest,

Let's pair this sensation with affirmations to deepen your sense of loving-kindness toward yourself.

With each inhale,

Allow these words to fill your mind and body.

May I be safe.

May I be happy.

May I be healthy.

May I live with ease.

Repeat these phrases silently in your mind,

Aligning them with the of your breath.

As you say each one,

Imagine the warmth in your chest growing brighter,

Filling you with a deep sense of care and compassion.

If your mind begins to wander,

Gently bring it back to these affirmations,

Letting their meaning sink into every part of your being.

Take your time with each phrase,

Allowing their kindness to resonate within you.

As you continue to breathe and repeat these affirmations,

Take a moment to notice how the warmth from the glowing ember feels within you.

Does it feel gentle,

Like a soft embrace?

Perhaps it feels comforting,

Like being wrapped in a cozy blanket on a cool day.

Or maybe it feels empowering,

A reminder of your inner strength and capacity for love.

Now,

Bring to mind someone you care about deeply,

A loved one who brings warmth and joy to your heart.

This could be a close friend,

A family member,

Or a mentor who has supported you.

Picture this person clearly in your mind.

See their face,

Their smile,

Or perhaps feel their presence nearby.

Notice any feelings of love,

Gratitude,

Or connection that arise as you think of them.

Hold this image gently in your mind,

As though you are inviting them into this moment of loving-kindness with you.

Imagine the warmth radiating from the glowing ember in your chest beginning to flow outward,

Reaching toward this person you've brought to mind.

Picture this warmth as a gentle,

Golden glow,

Extending like soft rays of light.

As it reaches them,

See it enveloping their body,

Wrapping them in comfort,

Care,

And love.

Your glow surrounds them completely,

Filling their heart with the same warmth and kindness you've cultivated within yourself.

Imagine them feeling safe,

Embraced by the energy of your loving-kindness.

As you continue to send this warm,

Take a moment to bring this person to mind.

Picture their face or simply hold a sense of their presence in your thoughts.

While you may not know much about their life,

Recognize that they too experience joys and challenges just like you.

They too deserve kindness and care.

Use the glowing warmth in your chest,

Extending outward once again,

Reaching toward this person you've brought to mind.

Picture the warm golden light flowing gently towards them,

Surrounding them in a soft,

Comforting glow.

As it reaches them,

Feel it wrapping around them,

Offering the same care and kindness you've cultivated within yourself.

In your mind,

Silently or softly,

Repeat these wishes for them.

May you be safe,

May you be happy,

May you be healthy,

Allow the warmth to grow brighter,

Let's finish with a more difficult but important loving kindness.

Extend loving kindness to someone with whom you've experienced conflict or difficulty.

This might feel challenging,

But it's an important step in cultivating compassion and letting go of resentment.

Gently bring this person to mind.

Picture them as clearly as you can or simply hold a sense of their presence in your thoughts.

If any feelings of tension or resistance arise,

Acknowledge them without judgment.

Remind yourself that this practice isn't about excusing harm or condoning wrong actions.

It's about recognizing our shared humanity and choosing to foster peace within your own heart.

Take the glowing light within your chest and extend it towards this person.

At first,

It may feel like a soft flicker,

Small and tentative.

That's okay,

Allow it to grow naturally without forcing it.
