We want to be so intentionally tender and gentle throughout this entire practice.
Take a deep breath in,
Feeling the air filling your lungs,
And slowly exhale,
Releasing any tension.
Allow your body to settle into the stillness and your mind to rest.
This practice will guide you through cultivating loving-kindness,
First for yourself,
And then extending it outwards to others.
Loving-kindness is a natural part of who we are,
And this meditation helps to awaken that compassion and connection within us.
We begin by directing loving-kindness towards ourselves,
So go ahead and place a hand on your heart and a hand on your belly.
In order to truly give to others,
We must nourish ourselves with compassion and care.
Feel the presence of your body sitting here.
Let's,
Before we start the practice,
Let's just reflect on your intention to offer yourself love and kindness.
Silently repeat the following phrases to yourself,
Letting the words sink deeply into your heart.
You don't need to rush.
Repeat each phrase slowly and with your full attention.
May I be filled with love and kindness.
May I feel safe and protected.
May I be healthy in body and mind.
May I experience joy and contentment.
As we repeat these phrases a second time,
Visualize yourself receiving the love,
Kindness,
And compassion that you are offering.
Allow yourself to feel the meaning behind each phrase.
Imagine a warm sensation spreading throughout your body with each repetition,
Filling you with the loving-kindness that you are wishing for yourself.
And if your mind wanders,
Gently bring it back to the phrases.
There's no need to force anything.
Just allow these words to bring comfort and peace.
And repeat after me.

Now let's practice extending loving-kindness to a loved one.
Bring to mind someone you care about deeply.
Someone who has shown you love and tenderness.
This could be a family member,
A friend,
A mentor,
Or even a pet.
As you hold this person in your mind,
Picture them in front of you,
Smiling,
Relaxed,
And at peace.
Just as you wish for yourself to be happy and free,
Extend the same compassion to this wonderful person.
Or creature.
Silently repeat.
May you be filled with loving-kindness.
May you feel safe and protected.
May you be healthy in body and mind.
May you experience joy and contentment.
As we repeat these phrases a second time,
Visualize this person receiving your well-wishes.
Imagine them bathed in warmth and love and kindness.
And allow yourself to feel the joy of giving without expecting anything in return.
So picture them here before you.
And send them these good wishes.
May you be filled with loving-kindness.
May you feel safe and protected.
May you be healthy in body and mind.
May you experience joy and contentment.
The next phase of the practice is to extend loving-kindness to a neutral person.
Bring to mind someone you don't know well.
A person about whom you have no strong feelings.
This might be a co-worker,
Someone you've seen in your neighborhood,
Or a person that you encounter in your daily life.
Hold this person gently in your awareness,
Recognizing that they,
Too,
Wish to be happy and free from suffering,
Just as you do.
And silently repeat these phrases,
Extending these wishes to this neutral person.
May you be filled with loving-kindness.
May you feel safe and protected.
And protected.
May you be healthy in body and mind.
May you experience joy and contentment.
Even though you don't know this person well,
Understand that your wish for their well-being is part of the connection we all share as human beings.
So let's repeat one more time,
With that sense of common humanity.
May you be filled with loving-kindness.
May you feel safe and protected.

May you experience joy and contentment.
Extending loving-kindness to someone difficult is often the hardest challenge.
Let's bring to mind someone with whom you've had a difficult relationship,
Someone who may have caused you pain or frustration.
This part of the practice can be challenging,
But it is a powerful way to cultivate forgiveness and release tension.
Hold this person in your mind.
You don't need to force any specific feelings towards them.
Just acknowledge their humanity.
Silently repeat the phrases.
May you be filled with loving-kindness.
May you feel safe and protected.
May you be healthy in body and mind.
May you experience joy and contentment.
As you repeat the phrases,
If resistance arises,
That is okay.
Simply observe it and gently return to the phrases.
This is not about condoning any harm,
But about letting go of the burden of negative feelings and opening your heart to the possibility of peace.

Visualize the entire planet surrounded by the warmth of loving-kindness.

Feel that spacious expansion of your heart.
