This 5-minute evening meditation is designed specifically for tactical professionals, veterans, and first responders who need help winding down after high-stress days. Using a simple 1:2 breathing ratio—where the exhale is twice as long as the inhale—this session helps calm the nervous system, lower heart rate, and promote deep recovery. Through guided relaxation and mindful breathing, you’ll transition from a state of alertness to rest, allowing your body and mind to recharge for the next mission. Perfect for use before bed or at the end of a shift to activate the parasympathetic response and improve sleep quality.

Welcome,

Take a moment to find a comfortable position,

Lying on your back or seated with your spine supported.

Let the day fall away,

You've carried a lot,

Physically,

Mentally,

Emotionally,

But this is your time to let your system reset.

We'll be using slow,

Controlled breathing to lower the heart rate and shift from ready state into true recovery.

Breathe through your nose if possible.

The goal is a 1 to 2 ratio,

Your exhale twice as long as your inhale.

For example,

Inhale for 4 seconds,

Exhale for 8.

Begin by taking a deep inhale through the nose,

1,

4,

And exhale slowly through the mouth,

1,

4,

5,

6,

7,

8.

Let's repeat,

Inhale,

Feel your ribs expand and your belly rise,

Exhale,

Let your shoulders drop,

Jaw unclench,

And the tension melt from your neck and back.

With each cycle,

Imagine you're exhaling the weight of the day,

The noise,

The responsibility,

The alertness that's kept you sharp.

Every long exhale sends a signal to your nervous system.

You are safe,

It's time to recover and rest.

As you breathe,

Picture your heartbeat slowing down.

Take one final slow inhale through the nose.
